If you haven&#8217;t read my introductory article yet, I recommend doing so before continuing. It will help you understand the proper form required for this movement, which we will apply now. We are going to cover a series of exercises that will allow you to hold your handstand longer. This is not a fixed routine, so you don&#8217;t need to perform them one after another. Pick two or three that feel most comfortable to you, and train them preferably at the beginning of your workouts. If you do them at the end, you will be fatigued, making it much harder to maintain balance and proper form.</p>

<p style="--fontsize: 25; line-height: 1.28; text-align: center; font-size: 25px;"><span style="color: var(--h3_typography-color); font-family: var(--h3_typography-font-family); font-style: var(--h3_typography-font-style,normal); font-weight: var(--h3_typography-font-weight); letter-spacing: var(--h3_typography-letter-spacing);">SHOULDER FLEXIBILITY</span></p>
<p style="text-align: justify;">One of the main initial issues when learning the handstand is stiff shoulders. A lack of flexibility and mobility in this area directly impacts your position, preventing you from getting into a straight line. To address this, I have brought three types of stretches that will help unlock and release tension in your shoulders. There is no single ideal time to perform these exercises, any time works well. If you choose to do them before training, your flexibility will improve, making the handstand easier. If you stretch after your routine, you will reduce accumulated fatigue. Either way, you will get great benefits.</p>
<p style="--fontsize: 25; line-height: 1.28; text-align: center; font-size: 25px;"><span style="color: var(--h3_typography-color); font-family: var(--h3_typography-font-family); font-style: var(--h3_typography-font-style,normal); font-weight: var(--h3_typography-font-weight); letter-spacing: var(--h3_typography-letter-spacing);">HANDSTAND SIMULATION</span></p>
<p><img decoding="async" class="aligncenter wp-image-5482 size-fusion-600" src="https://www.solostreetworkout.com/wp-content/uploads/handstand-simulation.jpg" alt="handstand simulation" width="600" height="346" /></p>
<p style="text-align: justify;">This exercise is crucial for understanding proper posture before attempting the handstand. To do this, lie flat on your back on the floor and make sure you hit the following points:</p>
<p style="color: #ffeb3b;">1. Fully extended limbs: <span style="color: #fffcfc;">do not bend your arms, they should be fully locked out. The same goes for your legs, all the way down to pointed toes.</span></p>
<p><span style="color: #ffeb3b;">2. Scapular elevation</span>. As you can see, my shoulders remain in contact with the floor.</p>
<p><span style="color: #ffeb3b;">3. </span><span style="color: #ffeb3b;">Posterior pelvic tilt</span>. After engaging your core and glutes, your torso settles so that your lower back and glutes become the points of contact with the floor, keeping your lower back aligned.</p>
<p>You can also do this face down, and in that position you will notice your stomach is no longer touching the floor.</p>
<p>This is extremely valuable for the handstand, naturally, but you will also gain general body awareness for other skills, as engaging your core and maintaining a posterior pelvic tilt are key fundamentals across many exercises.</p>

<p style="text-align: center; font-size: 13px;" data-fusion-font="true"><img decoding="async" class="aligncenter wp-image-5478 size-fusion-600" src="https://www.solostreetworkout.com/wp-content/uploads/planche-position.jpg" alt="advanced plank position" width="600" height="360"></p>
<p style="text-align: justify;">I explain this movement in detail in my <a href="https://www.solostreetworkout.com/en/best-ab-exercises-for-calisthenics/">core exercises section</a>. Today I am bringing you a more advanced variation, which consists of placing both hands further forward without losing your form, just as you see in the image. The tension increases considerably, so you should limit the hold time compared to a standard plank, for example, going from 45 seconds down to 25 seconds.</p>
<p style="text-align: justify;">It will be much easier for you if you have ever used an ab wheel, which is also covered in the core section, since the end range position closely resembles what we see in this plank.</p>
</div><div class="fusion-clearfix"></div></div></div></div></div><div class="fusion-fullwidth fullwidth-box fusion-builder-row-6 nonhundred-percent-fullwidth non-hundred-percent-height-scrolling" style="--awb-border-radius-top-left:0px;--awb-border-radius-top-right:0px;--awb-border-radius-bottom-right:0px;--awb-border-radius-bottom-left:0px;--awb-background-color:#1e1e1e;--awb-flex-wrap:wrap;" ><div class="fusion-builder-row fusion-row"><div class="fusion-layout-column fusion_builder_column fusion-builder-column-6 fusion_builder_column_1_1 1_1 fusion-one-full fusion-column-first fusion-column-last" style="--awb-bg-size:cover;"><div class="fusion-column-wrapper fusion-column-has-shadow fusion-flex-column-wrapper-legacy"><div class="fusion-sep-clear"></div><div class="fusion-separator fusion-full-width-sep" style="margin-left: auto;margin-right: auto;width:100%;"><div class="fusion-separator-border sep-double" style="--awb-height:20px;--awb-amount:20px;--awb-sep-color:#ffe81c;border-color:#ffe81c;border-top-width:1px;border-bottom-width:1px;"></div></div><div class="fusion-sep-clear"></div><div class="fusion-clearfix"></div></div></div></div></div><div class="fusion-fullwidth fullwidth-box fusion-builder-row-7 nonhundred-percent-fullwidth non-hundred-percent-height-scrolling" style="--awb-border-radius-top-left:0px;--awb-border-radius-top-right:0px;--awb-border-radius-bottom-right:0px;--awb-border-radius-bottom-left:0px;--awb-background-color:#1e1e1e;--awb-flex-wrap:wrap;" ><div class="fusion-builder-row fusion-row"><div class="fusion-layout-column fusion_builder_column fusion-builder-column-7 fusion_builder_column_1_1 1_1 fusion-one-full fusion-column-first fusion-column-last" style="--awb-bg-size:cover;"><div class="fusion-column-wrapper fusion-column-has-shadow fusion-flex-column-wrapper-legacy"><div class="fusion-text fusion-text-6"><h3 class="fusion-responsive-typography-calculated" style="text-align: center; --fontsize: 22; line-height: 1.28; --minfontsize: 22;" data-fontsize="22" data-lineheight="28.16px"></h3>
<h3 class="fusion-responsive-typography-calculated" style="--fontsize: 22; line-height: 1.45; --minfontsize: 22;" data-fontsize="22" data-lineheight="31.9px">ASSISTED HANDSTAND</h3>
<p style="text-align: justify;">Now we move on to the handstand position, but this time using wall support. It is better to face the wall, although you can also do it facing away. Practice toggling back and forth into the correct form by engaging and relaxing your core and glutes. This will help you <b>internalize both scapular elevation and posterior pelvic tilt</b>. In this position, it is common to pull your chest away from the wall, closing your shoulders and losing that crucial scapular elevation. Once you ensure your form is solid, hold the position firmly for a few seconds.</p>
<p style="text-align: justify;"><img decoding="async" class="alignnone wp-image-5505 size-large" src="https://www.solostreetworkout.com/wp-content/uploads/chest-to-wall-handstand.jpg" alt="chest to wall handstand" width="355" height="1024" /> <img decoding="async" class="alignnone wp-image-5504 size-large" src="https://www.solostreetworkout.com/wp-content/uploads/back-to-wall-handstand.jpg" alt="back to wall handstand" width="417" height="1024" /></p>
<p style="text-align: justify;"><b style="color: var(--h4_typography-color); font-family: var(--h4_typography-font-family); font-style: var(--h4_typography-font-style,normal); letter-spacing: var(--h4_typography-letter-spacing); text-align: center; font-size: 20px;" data-fusion-font="true">STEPPING AWAY FROM THE WALL HANDSTAND</b></p>
<p style="text-align: justify;">From the position in the previous exercise, move your hands as far away from the wall as possible without letting your feet leave it. Your hands and feet must form a straight line, creating a diagonal angle. Hold this position for a few seconds, applying all the technical cues discussed earlier.</p>
</div><div class="fusion-clearfix"></div></div></div></div></div><div class="fusion-fullwidth fullwidth-box fusion-builder-row-8 nonhundred-percent-fullwidth non-hundred-percent-height-scrolling" style="--awb-border-radius-top-left:0px;--awb-border-radius-top-right:0px;--awb-border-radius-bottom-right:0px;--awb-border-radius-bottom-left:0px;--awb-background-color:#1e1e1e;--awb-flex-wrap:wrap;" ><div class="fusion-builder-row fusion-row"><div class="fusion-layout-column fusion_builder_column fusion-builder-column-8 fusion_builder_column_1_1 1_1 fusion-one-full fusion-column-first fusion-column-last" style="--awb-bg-size:cover;"><div class="fusion-column-wrapper fusion-column-has-shadow fusion-flex-column-wrapper-legacy"><div class="fusion-sep-clear"></div><div class="fusion-separator fusion-full-width-sep" style="margin-left: auto;margin-right: auto;width:100%;"><div class="fusion-separator-border sep-double" style="--awb-height:20px;--awb-amount:20px;--awb-sep-color:#ffe81c;border-color:#ffe81c;border-top-width:1px;border-bottom-width:1px;"></div></div><div class="fusion-sep-clear"></div><div class="fusion-clearfix"></div></div></div><div class="fusion-layout-column fusion_builder_column fusion-builder-column-9 fusion_builder_column_1_1 1_1 fusion-one-full fusion-column-first fusion-column-last" style="--awb-bg-size:cover;"><div class="fusion-column-wrapper fusion-column-has-shadow fusion-flex-column-wrapper-legacy"><div class="fusion-text fusion-text-7"><h3 style="text-align: center; --fontsize: 36; line-height: 1.28; font-size: 25px;" data-fusion-font="true">ASCENT AND DESCENT</h3>
<p style="text-align: justify;">Now that you have learned all the key exercises, let us combine them. You will start from a standard plank and walk your way up into an assisted handstand. Next, you will gradually walk back down until you return to the plank position, but this time you will take it a step further and execute the advanced variation with your arms extended.</p>
</div><div class="fusion-clearfix"></div></div></div></div></div><div class="fusion-fullwidth fullwidth-box fusion-builder-row-9 nonhundred-percent-fullwidth non-hundred-percent-height-scrolling" style="--awb-border-radius-top-left:0px;--awb-border-radius-top-right:0px;--awb-border-radius-bottom-right:0px;--awb-border-radius-bottom-left:0px;--awb-background-color:#1e1e1e;--awb-flex-wrap:wrap;" ><div class="fusion-builder-row fusion-row"><div class="fusion-layout-column fusion_builder_column fusion-builder-column-10 fusion_builder_column_1_1 1_1 fusion-one-full fusion-column-first fusion-column-last" style="--awb-bg-size:cover;"><div class="fusion-column-wrapper fusion-column-has-shadow fusion-flex-column-wrapper-legacy"><div class="fusion-text fusion-text-8"><p style="text-align: justify;">I hope these exercises help you learn and improve your handstand, always maintaining proper form. As mentioned at the beginning, they are ideal for the start of your workout when planning to perform handstand skills. This way you warm up and get familiar with the posture. You can also combine them into a small standalone routine if you prefer. <span style="color: var(--body_typography-color); font-family: var(--body_typography-font-family); font-size: var(--body_typography-font-size); font-style: var(--body_typography-font-style,normal); font-weight: var(--body_typography-font-weight); letter-spacing: var(--body_typography-letter-spacing);">Best regards!</span></p>

<p>&nbsp;</p>
</div><div class="fusion-text fusion-text-11"><p>Hey there! Did you just finish reading my previous article and are now looking for a muscle up routine that matches your level? And on top of that&#8230; for free? Don&#8217;t worry, you&#8217;re in the right place at the right time. But before we dive straight in, I’d like to mention a few things. These routines are based on my personal experience and that of the many athletes I’ve had the pleasure of training with. That is why you must use them with sound judgment and learn how to individualize them, adapting and updating them to your own needs to reach all your goals. They are not the only way to achieve this exercise, nor do they claim to be. I felt it was necessary to clarify that, but enough talk&#8230; let’s get started!<br />
*Note: Rest time should always be taken between sets and exercises, not between reps.</p>
</div><div class="fusion-text fusion-text-12"><h2><strong>#1 YOUR FIRST MUSCLE UP!</strong></h2>
<p>I know that for beginners, the muscle up is very tempting. Even so, I want to emphasize that we are dealing with an advanced exercise. That’s why I’m not going to be the typical guy who gives you four &#8220;easy steps&#8221; for the muscle up and promises you the world. If you don&#8217;t have a solid foundation, you’re not going to get it. If you need that foundation, I have many routines that can provide it. Alright, I’ll assume you have it then.</p>
<p>The first thing to understand is that this exercise can fail for many reasons: lack of explosiveness, strength, transition to the dip, coordination, kipping&#8230; and I’m sure I’m missing a few. That’s why you have to put a lot of care into it and mind your form from day one. My best advice is to forget about swinging your legs, as that assistance reduces the effectiveness of the exercise by decreasing its difficulty. If you’ve already picked up that bad habit, you can try crossing your feet slightly while doing it, using resistance bands while focusing on not helping with your legs, or even holding something between your legs and keeping it there throughout the entire movement. Either way, your legs should move as little as possible (they aren’t wooden planks either; some swaying is inevitable).</p>
<p>With that clear, we can move on to the beginner muscle up routine that will help you achieve your first rep. It is impossible to create a truly individualized routine without knowing you and your specific traits, so you will have to adapt the repetitions to your level and situation. I’ll set a limit of 2 to 4 fewer reps if you want to decrease them; if, on the contrary, you want to increase them, you are free to do so, but first check if you’re ready to move to the next section, where I explain the steps to achieve three muscle ups. What you must not change is the total number of sets and, obviously, the exercises themselves.</p>

It is very common to see people nail their first or even second rep, only to hit a plateau or start using awkward movements to get back over the bar. If your goal is to master this exercise and incorporate it into your training sessions, it is essential that you follow the exercises provided below. This routine will help you break through that initial barrier and take your performance to the next level.</p>

<p data-path-to-node="3">I see you have reached the point where you truly want to get to the heart of the matter. It is no longer just about how to do a muscle up or how to improve it; it is about becoming an absolute machine. To achieve that, you need to train like the best do.</p>
<p data-path-to-node="4">In my experience, weighted training is the absolute best option. Now, you might be losing your mind, thinking &#8220;What happened to training with just your bodyweight and the fundamentals of calisthenics?&#8221; But let me tell you something: Street Workout is not strictly limited to your muscles and your willpower. You can easily use accessories, just like the resistance bands in the previous routines.</p>
<p data-path-to-node="5">So, let’s cut the nonsense. Get yourself some good ankle weights (2 kg / 4.5 lbs per foot), a dip belt, or a weight vest. I don’t care about the format; the point is to increase resistance and avoid plateauing at the previous level. Regarding the load, this routine is designed for an extra 4 kg (approx. 9 lbs), though it is your responsibility to individualize and adapt it to your level. Simply put: if you can pull more weight, go for it.</p>
<p data-path-to-node="6">If you cannot afford the &#8220;extras&#8221; I mentioned, don&#8217;t worry, it is not the end of the world. You can still follow the muscle up routine below, but you will need to add the extra reps (which I will list in parentheses) to the standard weighted volume. However, keep in mind that without added resistance, you might eventually hit a wall. Try to get some gear as soon as you have the chance.</p>

<p data-path-to-node="2">All the muscle up routines I’ve shared are designed to last about an hour, or an hour and fifteen minutes at most. I did this on purpose so you can still add accessory exercises to your session, such as specific core and/or leg work, like any responsible calisthenics athlete would ;).</p>
<p data-path-to-node="3">As for the frequency, I recommend performing these routines a maximum of twice a week to avoid overtaxing your body with the same repetitive movements. If you are unsure which routine to pair it with, you can choose one from my &#8220;routines by level&#8221; section. Naturally, pick one that either doesn&#8217;t include muscle ups or has very few repetitions.</p>
<p data-path-to-node="4">Alright, at this point, you have the resources to know how to perform a muscle up, improve it until you hit three reps, and finally master it until you are knocking out sets of five or more. I’d also like to recommend another one of my articles on the most common muscle up mistakes. I truly believe it’s vital to read it so you can avoid the bad habits that are, unfortunately, so common with this exercise. See you in the next tutorial, and good luck with your training! See you next time!</p>

<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Pull ups with poor form</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">It is possible you aren’t improving your muscle ups because your pull ups are lacking. Ensure your chin clears the bar, you go all the way down to a full lockout, your core is tight, and you aren&#8217;t using momentum during any reps.</p>
</div>
</div>
<p><!-- Item 02 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">

<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Slow pull ups</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">We are looking for an explosive movement. Focus on your concentric phase and pull as explosively as possible. Weighted pull ups can be a great ally to break through plateaus and overcome slowness.</p>
</div>
</div>
<p><!-- Item 03 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">03</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Explosive pull ups without protraction</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">Maintain a protraction position (spreading shoulder blades apart) rather than retraction. Retraction moves you away from the specific muscle up path and won&#8217;t be as helpful as it should be.</p>
</div>
</div>
<p><!-- Item 04 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">04</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Complete your negative</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">In the long run, using the full range of motion will allow you to generate more power. Remember to keep your arms at a 45-degree angle. Don&#8217;t open them too wide to avoid injury, and not too narrow to allow a proper transition.</p>
</div>
</div>
<p><!-- Item 05 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">05</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Avoid the dead hang</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">Stopping after a rep makes the next one much harder. If you are a beginner or intermediate, I recommend trying to chain your muscle ups as quickly as possible without resting at the bottom.</p>
</div>
</div>
<p><!-- Item 06 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">06</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Not practicing the transition</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">The muscle up is a compound movement. If you don&#8217;t work on the transition that connects the pull and the dip, it will be very difficult. Try using a low bar with a slight jump to train this specific phase.</p>
</div>
</div>
<p><!-- Item 07 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">07</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Grip width</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">Your arms should be closer together than in a standard pull up, not exceeding shoulder width. A wider grip is more taxing on your shoulders and elbows and makes the transition harder.</p>
</div>
</div>
<p><!-- Item 08 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">08</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Incorrect grip</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">A semi-false grip makes things easier by placing the bar further back, closer to the wrist, rather than at the base of your fingers, allowing for a faster wrist turn.</p>
</div>
</div>
<p><!-- Item 09 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">09</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Avoid the suicide grip</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">Not wrapping your thumb around the bar might seem harmless, but it&#8217;s dangerous. One slip and you could face a serious wrist injury, especially during freestyle movements.</p>
</div>
</div>
<p><!-- Item 10 --></p>
<div style="display: flex; flex-wrap: wrap; gap: 40px; margin-bottom: 60px; align-items: flex-start; border-bottom: 1px solid rgba(255,255,255,0.05); padding-bottom: 40px;">
<div style="flex: 0 0 80px; font-size: 60px; font-weight: 900; color: rgba(255,232,28,0.2); line-height: 1;">10</div>
<div style="flex: 1; min-width: 300px;">
<h3 style="margin: 0 0 20px 0; font-size: 28px; color: #ffe81c; text-transform: uppercase; font-weight: 800;">Kipping</h3>
<p style="color: #ffffff; font-size: 18px; line-height: 1.8; margin: 0;">Avoid the body swing. Aiming for the best technique possible from the start saves you time in the long run by not having to break bad habits later.</p>

<p data-start="198" data-end="412">Like all static holds, the front lever is made up of different progressions before you can perform the full move. It’s best to train each one thoroughly, only moving on once you’ve fully mastered the previous step.</p>
<p data-start="414" data-end="737">This isn’t the only way to approach it — but it’s one of the best methods for figuring out exactly where your strength level is at any given moment. Depending on how you&#8217;ve been training, you might not need to start from step one if it feels too easy. That’s totally fine — just match the progression to your current level.</p>

<p>This progression isn’t very common, and it’s all about getting into an “L” position — a 90-degree angle between your torso and your lower body.</p>
<p>It’s especially interesting because it lets you train bar rows, one of the most complete pulling exercises out there — and one of the few that work a horizontal pulling pattern.</p>
<p>Get used to holding this position if you want your back workouts to be as complete as possible.</p>

<p style="text-align: justify;">This progression is just as valid as the others, which is why I’m including it. That said, I personally don’t train it much, because it’s easy to rely on the leg you feel most comfortable with. If that happens, you might end up creating an imbalance between the muscles on one side and the other — especially in your lats.</p>

<p style="text-align: justify;">The back lever is a pulling move that’s relatively easy to learn. It won’t take you long as long as you have a solid foundation in the basics. You could say that how impressive it looks doesn’t quite match how hard it actually is to do. I’ve even heard some say it’s trickier than the front lever, despite appearances. Still, no static hold should be taken lightly, since the positions involved are challenging and need to be trained properly.</p>

<ul>
<li data-start="137" data-end="540"><strong data-start="137" data-end="162">Scapular Protraction:</strong> Unlike the front lever, in this move you want to aim for a protracted scapula position—basically, spreading your shoulder blades as far apart as possible. If done right, you’ll get that classic &#8220;shell&#8221; shape (that’s how I like to call it, not very technical), with your shoulders closer together than usual, your chest slightly contracted, and your shoulder blades spread wide.</li>
<li data-start="542" data-end="762"><strong data-start="542" data-end="566">Pelvic Retroversion:</strong> This happens when you squeeze your glutes to correct your pelvis posture, which in turn aligns your spine. The main goal here is to keep the back lever from looking saggy, which is no small feat.</li>
<li data-start="764" data-end="866"><strong data-start="764" data-end="784">Plantar Flexion:</strong> This is the movement of pointing your toes, flexing your ankles toward your toes.</li>
<li data-start="868" data-end="978"><strong data-start="868" data-end="885">Neutral Neck:</strong> Your neck should be aligned with the rest of your body, without forcing it in any direction.</li>
<li data-start="980" data-end="1102"><strong data-start="980" data-end="1011">Hands Shoulder-Width Apart:</strong> At first, this is the recommended grip width, though you can play around with it later on.</li>
<li data-start="1104" data-end="1209"><strong data-start="1104" data-end="1122">No False Grip:</strong> Use a regular grip to avoid complications—keep your thumb under the bar and hold firm.</li>
<li data-start="1211" data-end="1332"><strong data-start="1211" data-end="1234">Aim for Horizontal:</strong> From your head to your toes, you should be able to draw a straight line. If not, check your form.</li>
</ul>
<h2 style="text-align: center; font-size: 30px;" data-fusion-font="true">TIPS TO NAIL THE BACK LEVER FASTER</h2>
<p data-start="1379" data-end="1570">As always, here are some tips from my own experience and mistakes to help you learn the back lever quicker. There’s not much mystery to this move, so here are the few pointers I have for you:</p>
<ul data-start="1572" data-end="2912">
<li data-start="1572" data-end="1790">
<p data-start="1574" data-end="1790"><strong data-start="1574" data-end="1596">Shoulder Mobility:</strong> Super important if you want to learn this move faster and make it look smooth. Poor shoulder flexibility will make the position uncomfortable, give you a hunched look, and increase injury risk.</p>
</li>
<li data-start="1792" data-end="2300">
<p data-start="1794" data-end="2300"><strong data-start="1794" data-end="1829">Don’t Obsess Over Progressions:</strong> Some folks might disagree with me here, but hear me out. While progressing step-by-step to the full back lever is safest, it’s not always the most practical. In my opinion, the back lever is doable enough to start from a more advanced progression, as long as your muscles are well-prepped with basic moves (push-ups, dips, handstand push-ups, planks, etc.). So focus on getting strong first and then give it a try—starting too early might slow you down or cause a stall.</p>

If you nail it on your first try, awesome—but you won’t know until you check.</p>

<p style="text-align: left;">Hey! How’s it going? Hope you’re pumped and ready to learn a new move. This time, my main goal is to help you nail the front lever. If you follow my step-by-step guide, I’m sure you’ll master one of the most sought-after statics in Street Workout. To get you there, I’ve broken down the info into three parts: an intro (where you’re at right now), a post with the progressions you need to train, and another with specific routines for this move. Once you finish this, you’ll be able to check out the other front lever articles—don’t miss them!</p>

<p style="text-align: justify;">The front lever is an advanced static move, part of the pulling group (you need to pull to perform it). This means the work you’ll be doing is isometric, holding your body in a fixed position. Before focusing on the front lever, you need a solid foundation in the basics, which you can build by training your back with fundamental exercises. Don’t make the mistake of training this move as a beginner—you’ll waste a lot of time and might not ever get it right.</p>

Since it’s a pulling exercise, your back will be the main area responsible for holding you up. Specifically, your lats will take on most of the workload. At a secondary level, many other muscles pitch in, like the traps, deltoids, and triceps. Last but not least, your core and legs play a crucial role in supporting and stabilizing, helping you maintain that iconic parallel-to-the-ground position that defines the front lever.</p>
</div><div class="fusion-clearfix"></div></div></div></div><div class="fusion-text fusion-text-38"><h2 class="" style="text-align: center; --fontsize: 36; line-height: 1.28;" data-fontsize="36" data-lineheight="46.08px"></h2>

<p><img decoding="async" class="size-full wp-image-5208 aligncenter" src="https://www.solostreetworkout.com/wp-content/uploads/front-lever-2-1.jpg" alt="front lever technique" width="606" height="240" srcset="https://www.solostreetworkout.com/wp-content/uploads/front-lever-2-1-200x79.jpg 200w, https://www.solostreetworkout.com/wp-content/uploads/front-lever-2-1-300x119.jpg 300w, https://www.solostreetworkout.com/wp-content/uploads/front-lever-2-1-400x158.jpg 400w, https://www.solostreetworkout.com/wp-content/uploads/front-lever-2-1-600x238.jpg 600w, https://www.solostreetworkout.com/wp-content/uploads/front-lever-2-1.jpg 606w" sizes="(max-width: 606px) 100vw, 606px" /></p>
<p data-start="0" data-end="127">Let’s dive into the technique. Make sure you follow these key points; otherwise, you won’t be doing a full, proper front lever.</p>
<p data-start="129" data-end="370"><strong data-start="129" data-end="148">Lock your arms:</strong> I’m sure you think you’re locking them, but you can lock even more. Notice I didn’t include the biceps in the muscles worked—that’s because you shouldn’t be levering with your biceps; they shouldn’t activate in this move.</p>
<p data-start="372" data-end="578"><strong data-start="372" data-end="396">Scapular retraction:</strong> This is essential to avoid injury and to increase your front lever hold time over the long run. Plus, doing this exercise without good scapular retraction feels super uncomfortable.</p>
<p data-start="580" data-end="805"><strong data-start="580" data-end="604">Pelvic retroversion:</strong> This postural trick is often used in planches and handstands but really should be applied to many exercises—including this one. Squeeze your glutes hard to keep your hips from sagging and losing form.</p>
<p data-start="807" data-end="907"><strong data-start="807" data-end="827">Point your toes:</strong> Extending your toes helps you know when your front lever is fully straightened.</p>
<p data-start="909" data-end="1113"><strong data-start="909" data-end="925">180 degrees:</strong> It’s a classic mistake to think your front lever is perfect when you’re still tilted slightly upwards. The correct position is completely perpendicular to the bar, parallel to the ground.</p>
<h3 class="fusion-responsive-typography-calculated" style="--fontsize: 22; line-height: 1.45; --minfontsize: 22;" data-start="1120" data-end="1159" data-fontsize="22" data-lineheight="31.9px"></h3>
<h3 class="fusion-responsive-typography-calculated" style="--fontsize: 22; line-height: 1.45; --minfontsize: 22;" data-start="1120" data-end="1159" data-fontsize="22" data-lineheight="31.9px">TIPS TO PROGRESS IN THE FRONT LEVER</h3>
<p data-start="1161" data-end="1284">The front lever demands as much patience and sacrifice as luck. That said, there are some tips to make your journey easier.</p>
<ul data-start="1286" data-end="2460">
<li data-start="1286" data-end="1608">
<p data-start="1288" data-end="1608"><strong data-start="1288" data-end="1310">Master the basics:</strong> I don’t want to sound repetitive, but having a solid basic foundation is crucial. Before tackling the front lever, be very strong with pull-ups (and muscle ups if you can). Other must-do exercises include tucked pull-ups, which train a more horizontal pull. The goal is to have a very strong back.</p>
</li>
<li data-start="1610" data-end="1931">
<p data-start="1612" data-end="1931"><strong data-start="1612" data-end="1643">Avoid one-leg progressions:</strong> The different front lever progressions I explain in another post are useful, but one I don’t like is the one-leg front lever. Training that way can easily create muscle imbalances because you end up favoring one side. If you do use this progression, alternate legs to balance things out.</p>
</li>
<li data-start="1933" data-end="2207">
<p data-start="1935" data-end="2207"><strong data-start="1935" data-end="1960">Keep your arms close:</strong> Like in most exercises, keeping a narrower grip closer to your body makes the front lever easier. Narrowing your range will help engage the rest of your muscles more effectively. Don’t go overboard though—a very tight grip can make things harder.</p>
</li>
<li data-start="2209" data-end="2460">
<p data-start="2211" data-end="2460"><strong data-start="2211" data-end="2227">Go barefoot:</strong> Taking off your shoes helps, especially psychologically—you feel lighter. It’s not magic, but once you get used to it, you won’t want to wear shoes for this anymore. Avoid shoes if you can, but whatever it takes for the front lever.</p>
</li>
</ul>
<p data-start="2467" data-end="2823" data-is-last-node="" data-is-only-node="">I hope you enjoyed this article on how to do the front lever. Remember to be patient and consistent—it’s a move that takes time. Also, don’t miss the other posts in my front lever guide, where I offer free routines and show you the different progressions. If you have any questions, leave them in the comments and I’ll get back to you ASAP. See you around!</p>

<p data-start="31" data-end="546">The handstand is a signature move in artistic gymnastics that has also been embraced in calisthenics. This exercise doesn’t require excessive strength; its main challenge lies in balance and maintaining proper body alignment throughout. Once you master it, you can progress to more advanced moves. The most popular progression is the handstand push-up (HSPU), but there are even more advanced variations like the 90-degree push-ups and the Tiger bend.</p>
<p data-start="548" data-end="826" data-is-last-node="" data-is-only-node="">In this article, we’ll focus solely on how to do a handstand I’ll share some tips to make learning easier. Before you dive in, here are my other two articles that complete my handstand progression guide. They cover exercises and routines to improve both your balance and strength.</p>

<p data-start="30" data-end="437">Now that you know everything you need to apply for the handstand and are aware of what you’re working on, I’m going to give you some tips to help you learn it as soon as possible. Still, this is a movement that varies a lot from person to person—I’ve seen people training it for a year without mastering it, while others hold it for a few seconds in just weeks. So my biggest advice, as always, is patience.</p>
<p data-start="439" data-end="791"><strong data-start="439" data-end="457">Hand Position:</strong> Don’t place your hands completely flat on the ground. Instead, leave a small gap between your fingers and the floor. With your hands slightly concave, you get better push control through your fingertips, which helps with balance. It’s also important to spread your fingers apart to cover more surface area and gain greater stability.</p>
<p data-start="793" data-end="1194"><strong data-start="793" data-end="823">Arms Shoulder-Width Apart:</strong> When doing a handstand, comfort is key. Many people recommend keeping your arms shoulder-width apart, but I encourage you to find what works best for you. Don’t go to extremes though—a very wide stance will strain your shoulders, and too narrow will likely put pressure on your wrists and elbows since balancing becomes harder and you might compensate by forcing joints.</p>
<p data-start="1196" data-end="1585"><strong data-start="1196" data-end="1214">Learn to Fall:</strong> It might sound trivial, but learning how to safely bail out of a handstand is crucial. Without this, you might get stuck upside down, panic, and end up falling hard or worse—hitting someone nearby. There’s a semi-rolling technique to practice, avoiding a fully vertical fall. Also, get used to falling consistently on the same foot so you can better control the landing.</p>
<p data-start="1587" data-end="1964"><strong data-start="1587" data-end="1634">Avoid Using Walls or a Spotter to Stop You:</strong> Although many recommend this, I find it more of a crutch than help. Once you’ve learned how to fall safely, there’s no problem with falling, getting up, and trying again. You’ll improve wrist strength and posture correction faster on your own. Of course, if you don’t feel safe, use assistance—it’s better than not trying at all.</p>
<p data-start="1966" data-end="2177" data-is-last-node="" data-is-only-node="">That’s my handstand breakdown! I hope you crush it soon and hold a handstand for several seconds. Once you get the hang of it, it’s pretty much done—you just need to keep practicing and perfecting it. Good luck!</p>

      Calisthenics is full of advanced moves, but if there’s one that most people try to learn early on, it’s the muscle-up. This exercise combines <strong style="color: #ffffff; font-weight: 700;">pull-ups</strong> (a pulling movement) with <strong style="color: #ffffff; font-weight: 700;">bar dips</strong> (a pushing movement), so you’ll need to have both basics solid before jumping into it. It also requires a good amount of technical skill to perform it correctly. Overall, the muscle-up will take your training to the next level—and I’m sure you’ll enjoy it as much as I do.

        <li style="margin-bottom: 12px; padding-left: 5px;">Your hands should be shoulder-width apart—usually a bit narrower than in a regular pull-up.</li>
        <li style="margin-bottom: 12px; padding-left: 5px;">Use an overhand grip (palms facing away from you). Once you progress, you can experiment with other grip variations.</li>
        <li style="margin-bottom: 12px; padding-left: 5px;">Wrap your thumbs around the bar. This gives you better control and activates your forearms more.</li>
        <li style="margin-bottom: 12px; padding-left: 5px;">Keep your core tight to maintain body control.</li>
        <li style="margin-bottom: 0; padding-left: 5px;">Keep your legs straight and engaged to avoid swinging. Don’t use kipping (no swinging or kicking for momentum). If you need assistance, use a resistance band—but always keep proper form.</li>

      </h4>
      <ol style="margin: 0; padding-left: 20px; font-size: 16px; line-height: 1.7; color: #ffffff;">
        <li style="margin-bottom: 12px; padding-left: 5px;">First, think of it as <em style="color: #ffe801; font-style: italic; font-weight: 700;">ripping the bar down</em>, not pulling yourself up to it. This mental cue helps you better internalize the pulling motion.</li>
        <li style="margin-bottom: 12px; padding-left: 5px;">At the start, the first part of the movement is similar to an explosive pull-up. For that, you need to protract your scapulae (push them apart). A common mistake is retracting the scapulae, as in regular pull-ups, which is the opposite of what you want here.</li>
        <li style="margin-bottom: 12px; padding-left: 5px;">Once you pass the pull-up phase, focus on a clean transition, keeping your elbows aligned and parallel. Avoid flaring them out or lifting one elbow before the other—both can lead to elbow or shoulder injuries.</li>
        <li style="margin-bottom: 0; padding-left: 5px;">The final position is with your arms fully extended, just like in a straight bar dip.</li>
      </ol>

<div style="width: 120px; height: 5px; background-color: #ffe801; margin-bottom: 30px;"></div>
<p style="font-size: 19px; line-height: 1.7; color: #ffffff; margin: 0 0 35px 0; max-width: 1150px;">
      While it’s true that the muscle-up has tons of variations—and some of them look even flashier than the original—I strongly recommend you don’t get ahead of yourself. Master the basic move first, make it your own, and then push it further. That said, here’s a breakdown of the different types:
    </p>
<p>    <!-- SUBSECCIÓN 1: GRIPS --></p>
<h3 style="margin: 40px 0 20px 0; line-height: 1.2; font-weight: 900; text-transform: uppercase; font-size: clamp(20px, 3vw, 32px); color: #ffffff; border-bottom: 2px solid #2a2a2a; padding-bottom: 8px;">
      Based on Grip Style<br />
    </h3>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Overhand (pronated):</strong> The classic version. No need to elaborate here—this is the one I’ve been talking about throughout the article.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Underhand (supinated):</strong> Palms facing toward you. You’ll need serious explosiveness to pull this off. Don’t assume it’s easier just because chin-ups usually are—this is a different beast. Be careful with your wrists; they can take a hit if you don’t grip and support yourself properly on the bar.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Wide overhand:</strong> Tougher than the standard pronated grip, though the idea and execution are the same. If you want to learn it, check out my routines where I gradually increase hand distance. Don’t attempt this until your regular overhand muscle-up is rock solid.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Close overhand:</strong> Not too difficult and usually the next one people learn. The dip portion gets trickier though. Try doing straight bar dips with a close grip to practice.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Mixed grip:</strong> One hand supinated, the other pronated. It’s not much harder than a regular muscle-up, but the coordination can be tricky due to the opposing grip.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 40px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">“X Grip”:</strong> Yep, just like it sounds—cross your arms (both overhand) and try to muscle-up. Looks wild, and it is. Not super practical, but it’s great for videos. Go for it if you&#8217;re feeling brave.
    </p>
<p>    <!-- SUBSECCIÓN 2: VARIACIONES AVANZADAS --></p>
<h3 style="margin: 40px 0 20px 0; line-height: 1.2; font-weight: 900; text-transform: uppercase; font-size: clamp(20px, 3vw, 32px); color: #ffffff; border-bottom: 2px solid #2a2a2a; padding-bottom: 8px;">
      Types of Muscle-Ups<br />
    </h3>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Slow:</strong> A smooth, controlled muscle-up. To pull this off, you’ll need to use a false grip, with the bar sitting as close to your wrists as possible. I also recommend doing exercises that strengthen your elbow tendons (like Russian dips, diamond push-ups, triceps extensions…), otherwise they’ll take a beating.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">On rings:</strong> Before trying this one, get comfortable using rings. Not just for building strength, but for getting used to the instability. Ring training demands a ton of stabilizer work that you may not be used to. Start with pull-ups and dips on rings, and when you go for the muscle-up, use a false grip and keep your hands close to your body throughout the movement. Do accessory work to strengthen your elbow tendons and avoid injuries.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Clap &amp; back clap:</strong> Two separate moves, but I’m grouping them here. One is a regular clap after the dip, the other is a clap behind your back. Both require explosiveness, especially the second one, which is obviously more dangerous and harder to pull off.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">Switch grip:</strong> Start with a supinated grip, explode up, and mid-transition switch to an overhand grip before finishing the dip. There’s a bit of a trick to it, and at first it may feel impossible—but with practice, it clicks.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 20px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">To front lever:</strong> On the way down, hit a front lever for a second (or however long you can hold it), then go back up to the dip position. It helps to have the slow muscle-up down for this, because after the front lever you’ll have very little momentum—you’ll need to power back up with pure strength.
    </p>
<p style="font-size: 17px; line-height: 1.7; color: #ffffff; margin: 0 0 40px 0; max-width: 1150px;">
      <strong style="color: #ffe801; font-weight: 900; text-transform: uppercase;">One-arm muscle-up:</strong> Easily the most difficult variation. If you want to learn this, head to YouTube—I’ve got no clue how to do it myself. What I can tell you is that you’ll need an explosive one-arm pull-up, otherwise it’s not happening.
    </p>
<p> <!-- CONCLUSIÓN FINAL CON COMENTARIO ABIERTO (PUNCH DE MARCA) --></p>
<p style="font-size: 19px; line-height: 1.7; color: #ffffff; margin: 40px 0 0 0; max-width: 1150px; background-color: #2a2a2a; padding: 25px; border-left: 4px solid #ffe801; border-radius: 4px;">
      That wraps up my intro to the muscle-up. If you’ve got any questions, feel free to drop a comment and I’ll get back to you as soon as I can. Hope you enjoyed it! And if you’re serious about learning how to muscle-up, make sure to check out my other articles on the topic. Catch you next time!
